Weekly Training Structure

The program trains every major muscle group through a balanced five-workout schedule:

Day 1: Legs — Glute Focus

Target the glutes through hip thrusts, Romanian deadlifts, split squats, pull-throughs, extensions, abductions, and kickbacks. Week A and Week B variations provide different movement challenges while keeping glute development at the center of the session.

Day 2: Back, Biceps and Core

Develop back strength and upper-body definition through pulldowns, rows, pullovers, curls, and targeted core exercises. Supersets and triple sets help keep the workout efficient and challenging.

Day 3: Legs — Quad Focus

Strengthen and develop the quadriceps using leg presses, Bulgarian split squats, heel-elevated squats, leg extensions, lunges, and specialized quad finishers. The workouts combine traditional working sets with pauses, drop sets, and continuous-tension techniques.

Day 4: Upper Body

Week A focuses on the shoulders and triceps, while Week B trains the chest, triceps, and core. These workouts create a balanced upper body through presses, raises, fly variations, extensions, and cable exercises.

Day 5: Legs — Hamstring Focus

Complete the training week with a posterior-chain workout emphasizing the hamstrings. Romanian deadlift variations, hamstring curls, controlled partial repetitions, and stability-ball exercises help develop strength, control, and muscular endurance.

Built-In Eight-Week Progression

The program becomes progressively more challenging as your strength and confidence improve.

  • Weeks 1–2: Learn the movement patterns, establish proper technique, and finish most working sets with two to three repetitions in reserve.

  • Weeks 3–4: Begin increasing your training loads while maintaining approximately one to two repetitions in reserve.

  • Weeks 5–6: Progress more aggressively, with the final set of selected exercises approaching muscular failure when proper form can be maintained.

  • Weeks 7–8: Bring your strongest effort and aim to improve upon the weights, repetitions, or performance you achieved during Week 1.

You are encouraged to increase weight only after you can complete every prescribed set and repetition with proper form and full control.

Each workout includes practical coaching cues explaining how to position your body, where you should feel the exercise, how to control the weight, and which common mistakes to avoid.
